The 4-7-8 Breathing Technique to Fall Asleep, Explained

The 4-7-8 method, popularized by Dr. Andrew Weil and rooted in yogic pranayama, is the breathing pattern most often recommended specifically for falling asleep. The reason is the exhale: breathing out for twice as long as you breathe in is one of the strongest signals you can send your nervous system that it's safe to power down.

The steps

  1. Lie in bed and rest the tip of your tongue against the ridge behind your upper front teeth. Keep it there the whole time.
  2. Exhale completely through your mouth with a soft whoosh.
  3. Inhale quietly through your nose for 4 counts.
  4. Hold your breath for 7 counts.
  5. Exhale through your mouth for 8 counts, whooshing gently.
  6. That's one round. Do 3–4 rounds. More isn't better when you're starting out.

If the counts feel too long

Holding for 7 seconds is hard at first. Speed up the whole count rather than changing the pattern — the 4:7:8 ratio is what matters, not the absolute seconds. As your lung control improves over a few weeks, slow it back down.

When to use 4-7-8 vs box breathing

Use box breathing (equal 4-4-4-4 phases) when you want calm but alert — during the day, before stressful moments, or as a wind-down. Use 4-7-8 when the goal is sleep itself: the extended exhale is more sedating. A practical bedtime combo is a few minutes of box breathing while you get ready, then 3–4 rounds of 4-7-8 once you're lying down.

What to expect

Some people feel light-headed the first few times — that's normal; do fewer rounds. The technique compounds: practiced twice daily for four to six weeks, most people fall asleep faster and return to sleep more easily after waking at night. It's a skill, not a pill.
